A goal and a plan can look similar on paper while doing different jobs. “I intend to exercise” identifies a desired outcome. “During the next week, I will exercise for at least 20 minutes on Tuesday at 6 p.m. in the university gym” identifies the moment at which behaviour should begin.

Psychologists call the second form an implementation intention. It links a cue to a response, often in an if-then structure: if situation Y occurs, then I will perform action Z. The person still has to care about the goal. The plan addresses what happens after caring has failed to produce action on its own.

A 2006 meta-analysis covering 94 independent tests found that these plans had a medium-to-large average effect on goal attainment. A separate exercise experiment inside that evidence base produced the striking 91 per cent versus 35 per cent comparison. That single result is worth understanding precisely because it is often repeated as though it were a universal success rate.

Intention leaves the starting problem unsolved

People can sincerely want an outcome and still fail to begin. The gap does not always come from weak commitment. A goal such as “write more”, “apply for a new role” or “exercise regularly” leaves several decisions open. When will the action happen? Where will it happen? What counts as starting? What happens when another demand occupies the same moment?

Each unresolved question must be answered later, often in the presence of distraction, tiredness or a more immediately rewarding alternative. The future self must notice an opportunity, choose a response and begin, all while having the option to postpone.

An implementation intention brings part of that decision forward. Instead of asking the future self to reconsider the goal, it assigns a response to a recognisable cue. The cue may be a time and place, the completion of another task or the appearance of a predictable obstacle.

This is why the plan is more than a detailed wish. It reduces ambiguity at the exact point where behaviour is supposed to start.

The 94-test meta-analysis found a sizeable average effect

Peter Gollwitzer and Paschal Sheeran’s 2006 review in Advances in Experimental Social Psychology combined 94 independent tests from 63 reports. The studies covered goals involving health behaviour, academic work, interpersonal conduct and other forms of goal pursuit.

Across those tests, forming an implementation intention produced an average effect of d = 0.65 on goal attainment. By the conventional language used at the time, that was a medium-to-large effect. The review also found benefits at several stages: getting started, protecting an ongoing activity from interference, abandoning an unworkable course and preserving capacity for later tasks.

An effect size of 0.65 is not a percentage-point increase. It does not mean planning made every participant 65 per cent more likely to succeed. It is a standardised difference combining many kinds of outcome, from whether a behaviour occurred to scores on performance measures.

The headline conclusion is therefore comparative, not a fixed forecast. Across the included research, adding a cue-response plan to a goal generally improved attainment. The magnitude varied with the task, sample, plan and way success was measured.

The 91 per cent result came from 248 students and self-reported exercise

The memorable exercise experiment was published in the British Journal of Health Psychology in 2002. Sarah Milne, Sheina Orbell and Sheeran randomly allocated 248 UK undergraduates to three conditions over a two-week study.

The control group tracked its exercise. A motivation group received material designed to increase concern about the consequences of inactivity, confidence in exercising and intention to act. A third group received that same material and completed a sentence specifying the day, time and place at which they would undertake at least 20 minutes of vigorous exercise during the following week.

The motivational intervention did what it was designed to do at the level of intention. Participants reported stronger intentions to exercise than the control group. Yet only 35 per cent of that motivation-only group later reported exercising at least once, compared with 38 per cent of controls. Motivation had moved; behaviour had not followed.

Among participants who also named when and where they would exercise, 91 per cent reported doing so. Because both intervention groups received the same motivational material, the added planning step is the main experimental difference behind that comparison.

The boundary matters. This was a short study of mostly young university students, and the outcome was self-reported exercise at least once, not a sustained routine confirmed by an activity monitor. The percentages should not be treated as a promise that any written plan will triple long-term achievement.

The plan makes a cue easier to notice and a response easier to start

The proposed mechanism is sometimes called strategic automaticity. Forming an if-then plan is deliberate, but it may allow the later response to begin with less conscious reconsideration. The specified situation becomes more mentally accessible, and the link between that situation and the chosen response becomes stronger.

A review of behavioural and physiological research describes the shift as moving some control from top-down deliberation to the arrival of the cue. The cue does not force the action. It makes the intended action more likely to come to mind at the relevant moment.

That distinction prevents a useful idea from becoming another productivity slogan. An implementation intention is not a habit formed by months of repetition. It is a prospective instruction. Nor does it create motivation from nothing. The evidence is generally stronger when people already hold a meaningful goal.

This also explains why vague detail is not enough. “I will work on the proposal sometime tomorrow” still requires a new decision. “After the 9 a.m. team call ends, I will close email and draft the proposal’s first section for 25 minutes” attaches a defined response to a cue likely to occur.

A newer synthesis supports the idea while narrowing the headline

The research base has expanded far beyond the 94 tests available in 2006. A 2024 meta-analysis by Sheeran, Olivia Listrom and Gollwitzer examined 642 independent tests and developed a taxonomy of the cues and responses contained in implementation intentions.

Across cognitive, emotional and behavioural outcomes, effect sizes ranged from d = 0.27 to 0.66. Plans tended to perform better when they used an explicit contingent format, when participants were highly motivated and when the plan was rehearsed. That broader range preserves the central finding while making variation harder to ignore.

Domain-specific reviews are often more restrained. A systematic review and meta-analysis of adult physical-activity trials found that planning interventions could increase activity, but effects depended on follow-up, reinforcement and whether action planning was combined with plans for coping with obstacles.

Silicon Canals has previously noted the same 94-test result in an article about why systems can outperform fluctuating motivation. The fuller evidence adds a useful correction: systems are not uniformly effective simply because they are specific. They work within a person, task and environment.

Implementation intentions solve translation, not goal selection

A when-and-where plan can help translate commitment into behaviour. It cannot decide whether the underlying goal deserves commitment. It cannot add hours to an overfilled week, remove a structural barrier or make incompatible obligations fit together. A precise plan for an unwanted or unrealistic goal may only create a precise appointment to avoid.

Plans can also become brittle. If the chosen cue never occurs, the behaviour may not start. If the context changes, a person may need a backup cue rather than treating one missed moment as failure. Research distinguishes action planning from coping planning for exactly this reason: one names the intended route; the other anticipates a blockage.

The most defensible conclusion is smaller than “planning guarantees success” and more useful than “try harder”. Deciding what matters sets direction. Specifying when, where and how creates a bridge from direction to the first observable act.

The future self still has to cross that bridge. The implementation intention simply makes the entrance much harder to miss.
